Más trabajo y más entrenamiento, cada vez esta más cerca el final del túnel...

Estoy cansado y más cansado. Llevo algún tiempo, muy ocupado y liado en el trabajo (en parte para ello me pagan). Pero esta semana me esta costando sacar el trabajo como a mi me gustaría, y yo lo achaco al cansancio, pero que le puedo hacer, faltando lo que falta para el Ironman de Lanzarote!!!!

Os dejo el entrenamiento de ayer y de hoy.

Wednesday

RUN 1:15
15:00 warm up jog, allowing your body to slowly get up to 65-70% by the end.
Then do 3 sets of:
10:00 @ 75%
5:00 @ 65-70%
There should be a definite change in your pace from the longer repeats to the short and back into the long ones. Keep your upper body and breathing relaxed. And keep your stride rate at 90-95.
Cooldown to 1:15 by brining your HR below 60% with atleast 5:00 left.

BIKE 1:30
WARM UP
15:00 spinning @90-95rpm
- get your HR up to 60% in the first 10:00 and closer to 70% by 15:00
MAIN SET
3 x 18:00 @ 75% with 4:00 @ 65-70% between repeats.
Hold 90-95rpm throughout the set. Choose gears that allow you to pedal fairly easily instead of having to exert too much effort to keep your cadence up.
This is the major difference in pedaling between shorter races and Ultra races. In shorter ones, the idea is to constantly maximize your effort. In Ultra races, the idea is to get as much speed as you can with as little effort exerted as possible.
COOL DOWN
Spin easy in your small chain ring @95+rpm, allowing your HR to return to 50% for the final few minutes.

Thursday
SWIM 1:00
WARM UP
9 x 100, alternate 100 Swim - 100 Kick - 100 Pull; increase your effort in each set of 3 x 100
MAIN SET
3 sets of the following:
10 x 50 w/:05 rest
200 (or 150) easy on 4:00
Get your time for every 50 and add them up for a timed 500. Try to make your times faster on set #2 and #3. Start set #1 at your race pace.
Try to hold your 50s even. If your times drop off, it's because you started out too fast.
COOL DOWN
4 x 100 total recovery below 60%
RUN 1:05
We're going to keep the repeats short with minimal rest, so you can build some final strength and speed.
15:00 easy jog, gradually raising your HR to 70%
- finish with 1-2 laps of accelerated running down the straightaways to get you ready for the main set:
16 sets of the following:
400m (1:45) @ 80-85% (final four up to 92%)
100m (:30) @ 65% easy jog
The key is to keep your effort and times for the 400s (if done at the track) as consistent as possible. The effort should feel similar to that of a fresh marathon pace (not at the end of an Ironman).
Pick up your pace the last four repeats, making each one faster so the last one is nearly all out but still very much controlled. You should finish feeling like you could have done 1-2 more repeats as fast as you complete #16.
Cooldown by jogging below 60% to the end. Walk it in the final couple of minutes and stretch out the calves, glutes and hamstrings.

Después de la tempestad llega la calma… Seguro????

Después de un fin de semana de caminatas larguísimas en la ciudad de Munich, y de correr con Alberto por las mañanas, me estaban esperando con más ganas de las que yo nunca hubiera pensado en el trabajo. Menudos dos días de trabajo, y de reuniones!!

Pero siempre se debe sacar tiempo para entrenar, con lo que después de descansar ayer, hoy he vuelto a la faena. Al final de la entrada, os dejo el entrenamiento de hoy.

Todavía me quedaba por colgar el video del domingo con Alberto. Estuvimos corriendo una hora a ritmo de 5 minutos el kilómetro, y justo entonces aceleramos a 4 minutos el kilómetros, e incluso menos, durante un cuarto de hora. Me costo seguirle Dios y ayuda, pero una vez terminado el tiempo infernal, bajamos el ritmo muchísimo hasta caminar los últimos 4 minutos, completando una hora y media de entrenamiento. De nuevo un entrenamiento satisfactorio, jeje.

Hit each repeat hard from the beginning, but be sure to finish each repeat strong too. Try to keep your effort and speed consistent throughout the set.
Do 3 sets of the following:
12:00 @ 84-92%
4:00 easy spin at 60-65%
Work on keeping your upper body and breathing relaxed. Avoid strangling your aero bars.
COOL DOWN
After the third hard repeat, shift into your small chain ring and pedal at 100+rpm. Allow your HR to fall under 60%.

Con Alberto corriendo por la mañana, y más tarde con Estibaliz y Karmele paseito por el Englischen Garten...

Hoy tengo visita por estas latitudes, Estibaliz, Karmele y Alberto han venido a visitarme. He tenido que parar mi sesión de bici, para adaptarlo a las exigencias de los visitantes. Pero la sesión de carrera no hemos podido evitarla.

Alberto y yo hemos salido pronto por la mañana, para hacer la hora de carrera reglamentaria. Me he llevado la cámara de video, y aquí tenéis el resultado.

De nuevo estoy conectado (virtualmente)

Después de una larga espera, hoy he recibido el nuevo modem. Y de nuevo de puede decir que existo virtualmente.

Lo primero que os quería contar, es que estoy preparando una entrada con los consejos que Miguel Ferrer me ha dado para el Ironman de Lanzarote. Miguel Ferrer es un amigo triatleta y además Lanzaroteño que en 2009 hizo un tiempazo de 12:51:00 en el Ironman de su isla.
En el siguiente video, le podéis ver en un reportaje de Antena 3 Televisión sobre el Ironman de Lanzarote 2009. Aparece a partir del minuto 4:27 y dice unas verdades como puños (que bien se desenvuelve delante de la cámara).

En otra razón de cosas contaros que he cambiado el manillar de la bici de carretera. Este es el nuevo manillar.

Y si me preguntáis la razón de porque lo he cambiado, aquí tenéis la foto del antiguo, picado por el sudor del rodillo (bueno el sudor es mío pero se acumula por culpa del rodillo, jeje).


Y por último el entrenamiento de ayer y de hoy. Como se nota que estoy cansado en las piernas y en el sueño!!!

6 x 125 done as (50 Swim - 50 Kick - 25 IM order) with :10 rest
MAIN SET
8 x 225 with :20-30 rest
descend 1-4, 5-8 from 70-80%.
Swim the first set, Pull (Paddles ok) the second set
COOL DOWN
3 x 100 total recovery below 60%
RUN 1:05
We're slowing the pace down a notch, but don't be mistaken, this speed work will definitely get you strong and fast for your Ultra race.
15:00 easy jog, gradually raising your HR to 70%
- finish with 1-2 laps of accelerated running down the straightaways to get you ready for the main set:
3 sets of the following:
400m @ 80-85%
800m @ 85-90%
800m @ 80-85%
400m @ 85-90%
800m easy jog
The only recovery is at the end of every set, so you are completing 2400m straight of fast running before jogging for recovery.
Jog easy @60% or below to the end -- walk backwards to stretch out yout calves and hamstrings the last 2-3:00 to complete your cool down.

No queda mucho mas que hacer...

Espero que después de hacer este entrenamiento, y de haber tenido tan buenas sensaciones, no tenga ningún susto de ultima hora y todo siga su curso.

Si me dicen hace seis meses que iba a tener tan buenas sensaciones como tengo ahora, y sin ningún tipo de dolor en la fascia, no me lo hubiera creído. Todo parece que me ha ido bien para la recuperación: el cambio de zapatillas, el descanso, las plantillas, etc. De todo solo tengo un pero, y es que los primeros días tenia un poco de problema en los gemelos por las plantillas, se me sobrecargaban, pero ahora después de un poco de trabajo de fortalecimiento, todo parece olvidado. Y mas en días como hoy.

Me he quedado sin conexión a Internet, se me ha muerto el modem. Parece que he conseguido arreglarlo y volveré a tener Internet el próximo Martes. Para escribir esta entrada he robado a Ana unos minutos de su conexión, a cambio de mi simpatía, jeje.

Espero que todos vosotros también tengáis los objetivos bien preparados o la recuperación encaminada. Desde este altavoz personal, hago un llamamiento a los Dioses para que Miguel se recupere de su tan odiosa fascitis. A ver si me escucháis!!!! Jeje.

Bolt out the door at 75% and establish a comfortable stride as soon as you can. At 10:00, pick up the pace to 80-84% for 20 minutes. The cooldown below 65% for the final 15:00. Walk it in the final couple minutes.
Be sure to stretch out very well afterwards and top off your tank with some good food and lots of liquids! Great job this week!!

Haciendo series de verdad…

Con estas series solo pueden pasar dos cosas, que te maten o que te hagan mas fuerte.

El entrenamiento de ayer, fue más duro que el de hoy, estuve corriendo una hora y veinte, y después hice rodillo por dos horas. Pero como las pulsaciones no pasaron del 75%, no me pareció tan espectacular como el entrenamiento de hoy, en el que he llegado a pasar el 95% de pulsaciones, en la ultima serie. Bajando de 3:30 minutos/km, también en la ultima serie. Espero que os guste ver la grafica, como a mi me ha gustado hacer las series (bueno, eso lo digo ahora que estoy duchadito y acicalado en mi casa, y no justo después de hacer las series, que me estaba acordando del que invento esto de las series pirámide).

jog easy for 3:00 after each hard repeat
Avoid starting out too fast on the 2000 -- you want to feel a definite increase in your effort and pace during the first three repeats. The 800 and 400 should be pretty challenging and harder to increase your speed on.
Jog easy @60% or below to the end -- walk backwards to stretch out yout calves and hamstrings the last 2-3:00 to complete your cool down.

Cada vez mas cerca y cada vez mas cansado...

Que gran verdad aquella frase que dice: "El futuro es algo que cada cual alcanza a un ritmo de sesenta minutos por hora, haga lo que haga y sea quien sea".

Con los objetivos deportivos, y demás ilusiones humanas, ocurre exactamente lo mismo. Tu pretendes que las cosas ocurran cuanto antes, pero el tiempo tiene su medida, y por mucho que hagas al final una hora tarda una hora en pasar, una semana tarda una semana y así hasta el infinito.

Para el Ironman de Lanzarote queda un mes y 8 días, de los cuales cada día tiene su entrenamiento, cada uno tiene su recompensa, su ilusión o su decepción y contradicción. Cuanto mas cerca me encuentro de la prueba, mas cansado me encuentro, pero del mismo modo voy sintiendo como el entrenamiento hace su trabajo, y como cunden los días. Espero que cuando el tiempo perezoso, me avise de que solo quedan quince días para la prueba, las fuerzas sigan conmigo y me acuerde de porque me enrole en esa locura.

Enjoy your day off doing something you don't normally do with the extra time, something totally unrelated to triathlon.

Tuesday
If you have a choice, do the workout of the sport in which you need the most help first. If you're a strong swimmer, do the bike workout first, or visa versa. Keep this in mind every day of the week. Work on your weaknesses when you are most fresh and they will more quickly become your strengths!

Today's set is a simple variation of last week's. Greg LeMond used the 3 x 5:00 set often to increase his power output on the bike; I'm altering it for you to add spice to the routine.
One time through the following set. All the hard repeats are done @ 92+% with an equal amount of recovery time @ 50-60%

4:00 fast/4:00 easy
3:00 fast/3:00 easy
2:00 fast/2:00 easy
1:00 fast/1:00 easy
You'll have to put more effort into each repeat to get your HR above 92%, so be aggressive while staying relaxed.
COOL DOWN
After the 1:00 easy, hold your HR at 70-75% for 25:00 before gradually slowing down to 60% with 10:00 left, and finally below 50% by the end.

Y que pasa con esas Mavic Cosmic Carbone SLR....

Después de unos cuentos kilómetros juntos, aquí viene mi opinión de estas maravillas giratorias. Que hace algún tiempo os las presente, pero no las había valorado todavía.

Hoy me ha tocado hacer cuatro horas de bici y posteriormente correr cincuenta minutos (al final tenéis el entrenamiento de hoy). Y precisamente hoy ha hecho un aire, que me ha hecho recordar que llevaba unas ruedas de perfil ancho. Es verdad que cuando el aire pega lateralmente, no te puedes despistar ni un momento, porque si no puede ser que acabes con los huesos en el suelo.

Aparte de este detalle, se nota que las ruedas son unos de los puntos mas importantes de la bici. Cambiando unas ruedas por otras el comportamiento global de la bici cambia. Con las Mavic Cosmic Carbone SLR no se nota la resistencia que otras ruedas tienen cuando te pones de pie he intentas acelerar. Mas bien te invita a acelerar tanto cuesta arriba como en llano, y es entonces cuando el pulsómetro te recuerda que estas haciendo una demostración que te puede pasar factura. Es verdad que son muy suaves al rodar y da la sensación de que no cuesta tanto acoplarse y mantener un ritmo alto. A parte del sonido tan bonito que tienen al rodar.

A ver si me ayudan en el Ironman de Lanzarote, o en el que sea, que para eso las he comprado.

Feel free to mix it up on a group ride if you have that option, just make sure you keep your ego in check and keep your race day goals in perspective if the pace gets too fast for you to keep your HR down. If you're stuck without being able to ride outdoors, then pick an "indoor alternative" from a previous week.

RUN 0:50
Quick transition from your bike to the run, then get your HR above 80% quickly. The bulk of this run -- at least 25:00 -- should be between 80-88%
Finish your run with 10:00 of light jogging, bringing your HR under 60% by the end. Walk 2-3:00 to complete the cool down process.

Y por fin ha ocurrido.......

Se me ha ido la cabeza del todo. No se si es el cambio de temperatura en estas latitudes, o si fue la idea lanzada por Manu hace algunas fechas sobre el Astromad. Pero lo he estado dando muchas vueltas. Lo he estado macerando poco a poco, hasta que por fin lo hago oficial: he completado la inscripción al Astromad de Robledo de Chavela 2010. Es verdad que tengo algunos problemas con lo del pago y no me responden las llamadas los de la organización, pero todo se arreglara.
Digo locura por hacerlo tres meses y medio después del Ironman en Lanzarote.
Pero parece que todo lo tengo bajo control, me refiero casi y exclusivamente a Estibaliz (la que me padece) con la que he llegado a una especia de pacto.
Alberto: espero que mantengas tu palabra y me acompañes en algunos kilómetros de la carrera a pie. Venancio: A ver si podemos organizar una salida algún fin de semana, para reconocer el tramo de bici, Alberto te apuntas??. Manu: espero verte animando, que tu eres el culpable de que me apunte…

Por lo demás y centrándonos en el entrenamiento para el próximo Ironman. Aquí os dejo el entrenamiento de ayer y de hoy. Parece que todo marcha perfectamente y estaré muy cerca del 100% para el Ironman.

10 x 50 nice and easy below 60%
your choice of strokes or drills.
RUN 1:10
Back on the track this week.
15:00 easy jog, gradually raising your HR to 70%
- finish with 1-2 laps of accelerated running down the straightaways to get you ready for the main set:
Today's workout should be fun. It's a fancy fartlek workout that's really good for building speed and strength. Should be a hard but nice change of pace. No pun intended!
2 sets of the following, with (200m / 60 sec) easy after each one:
(All at 88-92%):
- 1000 (2-1/2 laps of a standard track)
- 600 (1-1/2 laps)
- 800 (2 laps)
- 200 (1/2 lap)
-- take an extra 800m in between the sets
The fast running adds up to 2600m and should be done in the 88-95% range, so do it as fast as you can while making sure you don't burn out your engine prematurely. Each set should be the same or the second should get slightly faster. If your times get slower, then you started the set too fast. Jog the easy 200s and the 800 at a consistent pace below 65% -- don't allow these to slow down as you get more tired. Have fun!

Alguna vez tenia que ser la primera……

Por primera vez en mi vida (quiero decir en los últimos tres años), me he olvidado de llevar mi pulsometro Garmin Forerunner 305 a Málaga. Con lo que no he podido grabar mis entrenamientos en Málaga. Como digo en el titulo, es la primera vez que esto me pasa desde hace tres años.

Pero siempre nos quedara la palabra, y la cámara de fotos, jeje.

La boda de Manuel ha sido una maravilla, por el lugar, la gente, el tiempo,y los novios!!. Lo tenían todo muy bien preparado, tanto que Emma no ha parado de llorar desde que llego a la ceremonia hasta que la misma termino, debe ser como una catarsis de ver que todo sale bien y se termina, jeje.

Con respecto al entrenamiento, he podido salir todos los días a correr. El sábado salí a rodar una hora, el domingo me levanté bien pronto y salí a correr una hora y media, de nuevo vi amanecer con las zapatillas puestas. El lunes salí solo a rodar y a comprar la tarta de cumpleaños a Alfredo, que el zagal cumple 35 años y se lo merecía.

Hoy me he levantado en Madrid a las seis menos cuarto y me he sentido descolocado. Me he levantado pensando: "Donde estoy? en Málaga. No estoy en Madrid. Que hago en mi casa en Madrid, si hoy tengo que trabajar en Munich? Me habré perdido algo??" Pero al final el raciocinio ha vuelto a mi y me he encontrado metafísicamente.
Esto de tanto cambio espacio-temporal no es bueno para la cabeza.

Hoy he descansado, para volver mañana mismo ha entrenar fuerte y duro.

Hoy a las 6:30 de la mañana han tocado diana....

Que gran día hoy. Si un día se planea para que salga redondo, normalmente sale torcido. Pero días como hoy, que no se planean y van saliendo redondos, se disfrutan mucho más.

Me he levantado a eso de las seis y media, para poder salir a correr una hora y veinticinco minutos. Como os podéis imaginar, a eso de las seis y cincuenta cuando he comenzado a correr, estaba todo muy oscuro. Me he juntado con gente que volvía de una gran noche de fiesta, mientras yo comenzaba la mía. Lo de correr de noche no es una cosa destacable. Pero lo de ver amanecer con las zapatillas de correr puestas, no tiene precio. Que sensación tan alucinante ver como poco a poco hay mas luz, hasta que desaparece completamente la oscuridad y te ves inverso en el nuevo día. El frescor de la mañana, las sensaciones de estar corriendo, que grande!!!!.


Después de este éxtasis existencial, he hecho la transición para salir con la bicicleta. He quedado con Venancio a las nueve menos cuarto. Alberto esta lesionado, sigue con sus problemas de gemelos. Con lo que hoy no he podido quedar con él, una pena que no mejore y se junte con nosotros.
Con la bicicleta hemos terminado haciendo dos horas y media. Pero antes casi incluso de empezar Venancio ha pinchado en la rotonda del cementerio de Villalba.


Hemos estado dando la vuelta por Cerceda, Soto, etc. A la vuelta, Venancio ha llamado a José Maestre (el mejor ciclista profesional que ha existido nunca), que estaba a punto de empezar una carrera de orientación en Moralzarzal. Aquí tenéis en exclusiva la foto del evento:


Y como colofón a un día tan completo, hemos entregado Estibaliz y yo a Maria y a Venancio el “carro perfecto”. Con el que Arianna va a disfrutar de muchas horas de paseos, carreras y todo lo que se le ponga por delante.





Ahora, después de haceros un resumen del día, entendéis porque ha sido un día perfecto. No se pueden hacer mas cosas en menos tiempo, jeje.
